Where is your arousal right now?
1 = completely flat5–6 = target zone10 = too wired
Zone: Flat (1–4)
You're under-activated. Time to up-regulate.
Low arousal means your body isn't generating the activation your performance requires. You'll feel slow to react, distracted, or unable to find urgency. Use one of these techniques now — 60–90 seconds is enough.
Activation Breathing
Short sharp exhales, faster rhythm. 10 reps. Gets CO₂ moving and wakes up your system fast.
Power Posture
Stand tall, arms wide or hands on hips, chin up. Hold 60 seconds. Physical dominance posture signals activation to your nervous system.
Best Performance Recall
Close your eyes. Recall one moment where you performed at your best — make it specific, visual, first-person. 60 seconds. Gets your system into familiar high-output state.
Physical Activation
Jump, sprint, explosive movement. 30–60 seconds. Direct input to your arousal level.
Zone: In Range (5–6)
You're in your target window. Protect it.
This is where your working memory operates at capacity — you can read the full picture and make fast decisions. Your job now is to protect this state. Don't try to get more fired up. Don't try to calm down further. Lock in to your process cue and compete.
Focus Cue Word
One word that anchors your attention to process — "sharp," "next," "here," "smooth." Repeat it slowly 3×. This is an anchor, not a correction.
Process Visualization
30 seconds. See yourself executing your first movement — not winning, not the outcome. The specific physical action of the opening moment.
Zone: Wired (7–10)
You're over-activated. Time to down-regulate.
High arousal narrows working memory — you'll react off one cue and miss reads you trained to make. You'll rush mechanics. Use one technique now. You don't need to reach 5–6 immediately; even moving to a 7 from a 9 changes your execution quality.
Extended Exhale Breathing
Inhale 4 counts, hold 2, exhale 8. Repeat 4×. The long exhale activates your parasympathetic system — physiologically the fastest down-regulation technique.
Box Breathing
Inhale 4, hold 4, exhale 4, hold 4. Repeat 4×. Used by elite military and athletes under extreme pressure.
Progressive Muscle Release
Tighten hands → release. Arms → release. Shoulders → release. 30 seconds. Releases the physical tension that feeds the arousal cycle.
Slow Deliberate Movement
Move at 60% speed — warm-up movements, dribbling, passing. Signals physiological safety. Counterintuitive but effective when you're tight.
